A training adult needs 1.4–2.0 grams of protein per kilogram of body weight per day. For a trained client in a calorie deficit the figure is raised to 2.2 g/kg and above, and the reason is protection of lean mass, not faster growth. Protein is spread across the day at 0.25–0.40 g/kg per meal every 3–4 hours, which usually means 3–5 meals. Among supplements only a handful have reliable evidence behind them: creatine monohydrate 3–5 g per day, caffeine 3–6 mg/kg, beta-alanine 4–6 g per day for at least four weeks, nitrates, and whey protein — the last one as a convenient form of ordinary food rather than a substance that works on its own. Everything else on the shop shelf either has no evidence or has evidence markedly weaker than the label promises.
These figures do not come from a forum or an advertisement. They come from Module 8 «Nutrition», 44 hours, of the 720-hour state retraining programme for coaches written by the Bodybuilding and Fitness Federation of Uzbekistan. Below is the same material, but with the mechanism, the limits of the profession, and an honest list of what science still does not know.
Why the protein norm is written as a range rather than a single number
The range exists because requirements depend on training age, training volume, age and energy balance. And also because the calculation itself is imprecise. The Mifflin — St Jeor and Harris — Benedict equations were derived on different populations and give different results for the same person. The activity coefficient is usually assigned by the coach from what the client says rather than from observation, and that is the main source of error.
Hence the rule a coach must be able to say out loud: a calculated value is a starting point, not a measurement. Only one thing refines it — how body weight and girths respond to two weeks of actual eating. A number with an unknown margin of error is not grounds for changing a programme.
Above a certain amount, protein stops adding muscle
The systematic review, meta-analysis and meta-regression by Morton and colleagues (British Journal of Sports Medicine, 2018) showed something important: the protein dose plateaus. Beyond a certain daily amount, raising it further produces no additional gain in either muscle mass or strength.
This is the central argument against the «more is better» logic on which the sale of protein supplements rests. The only situation where raising the figure above 2.2 g/kg makes sense is a trained person in a calorie deficit, and the goal there is different: not to build more, but to lose less.

The per-meal portion is tied to the leucine threshold: a meal has to contain enough of that amino acid to switch protein synthesis on. The 3–4 hour interval exists so that there are several such switch-ons across the day rather than one.
Where to get protein at an Uzbek table
The carbohydrate-heavy profile of the local diet is the starting condition for any work with a client in Tashkent, not a problem to be banned. National dishes stay in the diet. Three things change, and only three: portion size, cooking method and frequency.
- Meat: lamb, beef, horse meat, poultry.
- Dairy: katyk, suzma, kurut, curd cheese.
- Eggs.
- Legumes: mung beans, chickpeas.
- Wheat sources — they contribute, but their essential amino acid profile is incomplete and needs topping up.
Protein quality is assessed with the DIAAS and PDCAAS scales, and both have limitations. The practical conclusion is single: animal sources are complete, and a plant-based diet is brought to a sufficient profile by combining sources, not by hoping for one product. The typical error of a local client is not the carbohydrates themselves but a protein shortfall inside a carbohydrate-heavy diet.
All of this must be counted in ranges rather than exact figures: the energy value of plov differs by region and by fat content by several hundred kilocalories per portion, and a portion taken from a shared lagan is estimated by eye anyway. A toy is not a relapse but a predictable event that the day is planned around.
Which supplements actually work

The list is short, and that is its main virtue. Note the last row: protein powder is not a «supplement» in the sense that creatine is. It is food in a tub. If the daily protein is covered from the plate, the powder adds nothing but convenience.
A stated dosage is not a prescription. A coach explains what is known about a substance and does not prescribe taking it.
Contamination risk matters more than the claimed effect
Sports nutrition is a product, not a medicine, and its production chain can be shared with other products. That is where contamination of a tub with prohibited substances comes from. For a competing athlete the principle of strict liability applies: whatever is found in the sample is the athlete's responsibility, not the manufacturer's and not the coach's. The only protection is certification of the specific batch and checking the composition against the current WADA Prohibited List.
Separately, the deficiencies relevant to our region: vitamin D, iron in women, iodine. A coach must notice and name the signs. In none of these cases is the coach entitled to prescribe anything — that is a doctor's work.
Water decides more than half the tubs on the shelf
Hydration reference points: 5–7 mL/kg in the four hours before training, 0.4–0.8 L per hour during training, and 1.25–1.5 L for every kilogram of body weight lost afterwards. A coach has only two monitoring tools — weighing before and after the session, and urine colour — and both have limitations. In a hot dry climate and a gym without air conditioning this is not a detail but a safety matter. Deliberate dehydration before the stage or a weigh-in is a direct source of medical emergencies and is prohibited in the programme.

What is still open
An honest text is obliged to name the limits of knowledge.
- Exactly where the upper protein limit runs for a trained person in a deficit. The wording «2.2 g/kg and above» is written that way because there is no exact number.
- How much distribution across meals really decides once the daily amount is already sufficient.
- There is no single scale of protein quality: DIAAS and PDCAAS each have their limitations.
- Verified national tables of the chemical composition of Uzbek foods do not exist today. The programme declares this gap openly and for exactly that reason requires calculations in ranges.
The myths that cost the most
- «The protein window is 30 minutes after training.» Incorrect. The daily amount and its distribution decide; a half-hour window closes nothing and spoils nothing.
- «More protein means more muscle.» Incorrect. The dose plateaus, and above it there is no further gain in mass or strength.
- «Creatine harms the kidneys, and loading and cycling are required.» Incorrect. Creatine monohydrate is a substance with reliable support, working figure 3–5 g per day; loading and cycling are not obligatory. In kidney disease every decision belongs to a doctor.
- «Everyone needs BCAAs.» Incorrect. With sufficient daily protein, separate BCAAs add nothing.
- «Fat burners and detox speed up results.» Incorrect. Neither group has reliable support.
- «Plov and non are forbidden, and carbohydrates in the evening turn into fat.» Incorrect. A diet is rebuilt through amount and distribution, not by banning a category.
- «Fasting in Ramadan inevitably destroys muscle.» Incorrect. The priority shifts to preserving mass: protein is distributed across suhoor and iftar, training volume is reduced by 20–30 %, 2–3 L are drunk during the dark hours, and the session is placed 1–1.5 hours before iftar or 2–3 hours after it.
Where a coach's work ends
A coach is permitted to: give general healthy-eating recommendations, explain energy balance and macronutrient distribution, teach the client self-monitoring, plan hydration, and support the implementation of a doctor's recommendations.
A coach is prohibited from: prescribing therapeutic, dietary or individual nutrition; calculating a diet for a medical condition; prescribing supplements, vitamins or medicines; interpreting laboratory results; claiming that a product treats or prevents disease; and selling sports nutrition to a client he trains or taking any reward from the turnover of such products.
Red flags that require a written referral to a doctor: suspected disordered eating, unexplained weight loss, diabetes and any condition for which a doctor has prescribed a diet, pregnancy and lactation, diseases of the gastrointestinal tract, kidneys and liver, food allergy, and medications that interact with food.
In the programme this is not a recommendation but a barrier criterion: at the final assessment, prescribing a diet or selling a supplement means a fail regardless of all other scores.
What to do this week
- Calculate your own norm: body weight in kilograms × 1.4–2.0. Take the lower bound if you are starting out, the upper one if you have trained for a long time or are losing weight.
- Check your breakfast. For most people it is entirely carbohydrate, and one meal out of four drops out.
- Weigh yourself before and after one session. The difference in kilograms × 1.25–1.5 L is what you need to replace.
- Before buying a tub, find the actual dose of the active substance per serving on it and compare it with the promise on the front.
