The short answer: rep count is not the main variable. Muscle growth is decided by weekly volume in working sets. The 2026 position stand of the American College of Sports Medicine gives at least 10 sets per muscle group per week as the reference point, while the meta-regression by Pelland and colleagues (Sports Medicine, 2026) shows continued gains of roughly 0.24% for every additional weekly set, with a mean of about 12 sets per muscle group per week. These are not two competing figures but the lower bound of a recommendation and the centre of one distribution. When you train close to failure, the rep range has little effect on muscle growth. Rep count becomes decisive only when the goal is maximal strength: there you need heavy sets of 1–5 reps, a load of about 80% of your one-rep maximum, 2–3 sets per exercise, full range of motion and at least two sessions per week.
Why "how many reps" is the wrong first question
Two people in the gym. The first does five sets of five with a barbell he can barely lift. The second takes half the weight and does three sets of fifteen to complete failure. Six months later both have added roughly the same amount of muscle.
The explanation is simple. Muscle grows from mechanical tension on the fibre, not from a number written in a notebook. In the last reps of a light set taken to failure, the individual fibre experiences almost the same tension as in a heavy set. The size principle is at work: the nervous system recruits motor units from small to large, and with a light weight the large units — the ones most capable of growth — only join in as the small ones fatigue. With a heavy weight they work from the first rep.
From this follows the only distinction that really matters: a light weight must be taken close to failure, a heavy one does not have to be. The trainer retraining curriculum states this as an established position: gains in maximal strength depend on the magnitude of the load, while hypertrophy, when training close to failure, is relatively independent of the rep range.
How many sets per muscle group per week
Volume is the main dose lever, and it is the only variable with a numerical reference point endorsed by a position stand. Read it like this:
- Below 10 sets per muscle group per week — you are under the lower bound of the recommendation.
- Around 12 sets — the middle of the distribution on which the 2026 meta-regression is built. A sensible working point for most people.
- Each additional set adds about 0.24% of gain on average. Very little per set, noticeable over time — and precisely why the curve shows diminishing returns.
What limits volume is not the muscle but the capacity to recover. Adding sets has a price: accumulated fatigue, time in the gym, load on connective tissue. The upper bound of useful volume is explicitly flagged as disputed in the curriculum, and an honest coach will not name it as a number.
Which set actually counts
A set counts as a working set if it came close enough to failure to recruit the large motor units. Three things spoil the count most often:
- The set stopped "when it got hard". With a light weight this throws the set away: the large units never engaged.
- Error in estimating proximity to failure. The training standard requires a coach to estimate reps in reserve with an error of no more than one rep across three control sets — a skill taught in a dedicated four-hour practical.
- Different counting conventions. The same programme counted by two coaches yields different weekly volume, because one counts indirect sets (triceps in pressing, biceps in rowing) and the other does not. Pick a convention and hold to it, otherwise the number means nothing.
How often per week to train one muscle
After a session, muscle protein synthesis is elevated for roughly one to two days: longer in beginners, shorter in the experienced. If a muscle is loaded once a week, it stands five days without a stimulus. The mechanism argues for splitting weekly volume across at least two days.
Honesty is required here. The requirement of at least two sessions per week belongs to the 2026 ACSM strength recommendation, together with full range of motion and a load of about 80% of 1RM. The independent contribution of frequency to hypertrophy at equated weekly volume, however, is flagged as disputed in the curriculum. The practical conclusion: frequency is a way of distributing volume so that it can actually be completed with quality, not a separate source of growth.
Three goals, three different doses

Note the asymmetry. For strength the rep range is strict; for muscle growth it is wide. That is exactly why the question "how many reps for growth" has no single correct answer, while "how many sets per week" does.

Arnold was right in his observations more often than in his explanations. He saw the result but explained it in the language of his time. The job of today's coach is to keep the method and replace the explanation.
What is still open
The curriculum obliges a coach to label every decision with its level of evidence and never present the disputed as proven. On this topic the following remain open:
- The upper bound of useful volume. Where exactly the curve stops rising is unknown.
- The contribution of frequency at equated weekly volume. Disputed.
- How close to failure a set must be taken. The gain from approaching failure is small; the effect on strength is unconfirmed.
- Choice of progression model. The overload principle is established; the specific model is an open question. Periodisation models do not reliably differ from one another.
- Deload. A duration of 5–7 days is used as a working reference, but direct comparative studies are scarce.
- Why one person gains twice as much as another on the same programme.
Myths that cost people months
- "8–12 reps is the hypertrophy zone." An outdated claim, placed in the curriculum's list of mandatory refutations. When training close to failure, growth is relatively independent of the range.
- "High reps for definition, low reps for mass." No such mechanism exists. Definition is determined by nutrition and body fat.
- "The more sets the better." Returns diminish while the recovery cost rises. The limit is not the muscle but the capacity to recover.
- "I have my own fibre type, so I need my own rep range." Biopsy typing is unavailable to a coach, and calculated "fibre type tests" are not validated. The range is chosen by task, equipment and tolerability.
- "No soreness, no workout." Soreness comes mostly from the unaccustomed, not from the effective, and is unrelated to the size of the gain. The measure is rising working weights and reps in the log.
- "Cardio eats muscle." Interference is determined by volume, frequency, modality and how the week is organised, not by the mere presence of aerobic work.
What a coach does and never does
Prescribing the dose is the coach's job. Its boundaries are strict and written into the retraining curriculum.
A coach does: prescribe volume, load, rep count, proximity to failure, tempo, rest and frequency; write a progression rule and a rollback rule for every exercise; keep a monitoring panel of six indicators — attendance, working weights, RIR, sleep quality, soreness, subjective readiness; and, when there is no progress, follow a fixed algorithm — attendance, technique, load actually performed, volume, proximity to failure, nutrition, sleep, stress, client expectations — changing one variable with a set review date.
A coach never does: make a diagnosis, name the cause of pain or promise to remove it; prescribe "therapeutic" or "corrective" exercises for a presumed diagnosis; cancel or comment on a doctor's prescriptions; prescribe diets, nutrient calculations or supplements; interpret lab results. For a non-specific complaint with no red flags, a coach has four legitimate levers: substituting an exercise within the same movement pattern, limiting range of motion to the pain-free zone, reducing the load by 20–30% with a written plan for restoring it, and changing tempo and volume. With a red flag the session does not begin and does not continue — a written referral to a doctor is issued.
There is also a physiological reason not to rush volume. Tissues adapt at different speeds: neuromuscular adaptation 2–4 weeks, noticeable hypertrophy 6–8 weeks, increased tendon stiffness and changes in ligament properties 8–12 weeks and often longer, bone remodelling 3–6 months. Strength grows faster than the tissue that transmits it, which is why the typical complaint window for a beginner and for someone returning after a break is weeks four to eight, when the weights have already gone up and the tendon has not.
What to change next week
- Count your sets per muscle group per week. One number per group. If it came out below ten, you are under the lower bound.
- Split that same volume across at least two days instead of one. The stimulus happens twice, not once.
- Stop choosing the rep range by the goal of "mass or definition". Choose by exercise, equipment and tolerability, and prescribe proximity to failure separately.
- Change one variable at a time. Change three at once and the cause of the result becomes impossible to establish.
- Judge the training by the log: if working weight and reps rise month over month, the programme works. Soreness is not a criterion.
